For years, exercise scientists have been convinced that the only way to increase mitochondrial density is with aerobic endurance training, but recent studies have proved otherwise. Not only is an increase in the size and number of mitochondria a proven adaptation to HIIT, but the mitochondrial benefit of HIIT goes way beyond size and number. For example, all your mitochondria contain oxidative enzymes, such as citrate synthase, malate dehydrogenase, and succinate dehydrogenase. These oxidative enzymes lead to improved metabolic function of your skeletal muscles—particularly by causing more effective fat and carbohydrate breakdown for fuel and also by accelerating energy formation from ATP. So more oxidative enzymes means that you have a higher capacity for going longer and harder. And it turns out that, according to an initial study on the effect of HIIT on oxidative enzymes, there were enormous increases in skeletal muscle oxidative enzymes in seven weeks in subjects who did four to ten thirty-second maximal cycling sprints followed by four minutes of recovery just three days a week. But what about HIIT as opposed to aerobic cardio? Another six-week training study compared the increase in oxidative enzymes that resulted from either: 1. Four to six thirty-second maximal-effort cycling sprints, each followed by four-and-a-half minutes of recovery, performed three days a week (classic HIIT training) or 2. Forty to sixty minutes of steady cycling at 65 percent VO2 max (an easy aerobic intensity) five days a week The levels of oxidative enzymes in the mitochondria in subjects who performed the HIIT program were significantly higher—even though they were training at a fraction of the volume of the aerobic group. How could this favorable endurance adaptation happen with such short periods of exercise? It turns out that the increased mitochondrial density and oxidative-enzyme activity from HIIT are caused by completely different message-signaling pathways than those created by traditional endurance training.

It attends to this work each and every day. For plants and animals, winter is part of the job. The same is true for humans. To get better at wintering, we need to address our very notion of time. We tend to imagine that our lives are linear, but they are in fact cyclical. I would not, of course, seek to deny that we gradually grow older, but while doing so, we pass through phases of good health and ill, of optimism and deep doubt, of freedom and constraint. There are times when everything seems easy, and times when it all seems impossibly hard. To make that manageable, we just have to remember that our present will one day become a past, and our future will be our present. We know that because it's happened before. The things we put behind us will often come around again. The things that trouble us now will one day be past history. Each time we endure the cycle, we ratchet up a notch. We learn from the last time around, and we do a few things better this time; we develop tricks of the mind to see us through. This is how progress is made. But one things is certain: we will simply have new things to worry about. We will have to clench our teeth and carry on surviving again. In the meantime, we can deal only with what's in front of us at this moment in time. We take the next necessary action, and the next. At some point along the line, that next action will feel joyful again.

More bad news for aerobic activity: Whether it’s running, cycling, or a step class, the main reason it gets easier the more you do it, is not because of improved cardiovascular conditioning, but because of improved economy of motion. For the most part, it doesn’t get easier because of muscular endurance, but because your body is becoming more efficient at that particular movement. You require less strength and oxygen than you did before, because your body’s nervous system is adapting. Wasted movements are eliminated, necessary movements are refined, and muscles that don’t need to be tensed are relaxed and eventually atrophied. Single swing. The single swing is the foundational movement of all the classical lifts. Within this exercise, you will find many of the universal principles and unique aspects of kettlebell training, such as inertia, pendulum grip endurance, and anatomical breathing. The swing needs to be mastered before moving on to the other classical lift exercises (e.g., clean, snatch). It cannot be understated: All other kettlebell lifts build upon the foundation of the swing. To perform this exercise, stand with the feet hip-width apart and with one kettlebell on the floor in front of you (see figure 7.10a). Sit back with the hips (think box squat) and with one hand, grab the handle with the fingers (see figure 7.10b). Thumb positioning for the swing can vary depending on the individual and the training goals. There are three options: Thumb forward, which allows for faster pacing due to minimized motion (creates a shallower downswing) and seems to be more comfortable for those with shoulder tightness because there is no rotation at the shoulder during this position. Thumb back, which provides better grip endurance by distributing some of the stress from the forearm to the triceps and creates more of a momentum-based movement because of the spiral nature of this variation (thus, there is a greater range of motion to reduce and produce force). Neutral thumb, which distributes stress more equally along the grip, arms, and shoulders. Next, keep the shoulders back and chest lifted as if you are going to do a deadlift, and as you begin to stand, swing the kettlebell between your legs (see figure 7.10c). When the swing reaches its end point behind you, stand up completely, extending the ankles, knees, hips, and torso (see figure 7.10d). Sustain this pendulum swing through the duration of the set. When performing this exercise, use one or two cycles of anatomical breathing (a cycle is defined as one exhalation and one inhalation). There are two variations you can use: Exhale at the back of the downswing and inhale during the upswing (one breath cycle), or exhale at the back of the downswing, inhale, exhale as the kettlebell transitions from the horizontal to the vertical plane at the top of the forward swing, and inhale as the kettlebell drops again preceding the next backswing (two breath cycles for every one swing).

Load the stance by sinking your knees downward as you compress your rib cage (see figure 7.20b). Immediately follow the slight downward knee bend with fast and explosive lifting, pressing your feet vigorously into the ground (see figure 7.20c). From the extension of the legs, the kettlebell will already be more than halfway to the top. Complete the lift by pressing through the triceps into the overhead lockout position, identical to the top position of the press (see figure 7.20d). To drop the kettlebell back to your chest, rise up slightly on your toes as you move your body back in order to allow the kettlebell to fall straight down the chimney (see figure 7.20e). Your feet are planted again as the kettlebell reaches your chest and your elbow slides on top of your hip (see figure 7.20f). When performing this exercise, use anatomical breathing with four breathing cycles. Starting from the rack position, inhale deeply before the initial compression, and then exhale as you drop into a half squat. Inhale as you extend the legs and bump with the rib cage, and exhale as you lock out. Take one full breath cycle while in lockout and add more recovery breaths if needed. Inhale as you deflect the trunk backward to drop the kettlebell, and exhale as the kettlebell lands back in the rack position.

And then it's on to the follies of being a citizen, of being a useful and contributing member of society. Back to the fickleness and irrationality of human nature and the roller coaster of modern living, with its spirals and twists, letdowns and disappointments. As soon as there are people involved, things get complicated, and rarely do they go the way you want them to. Over a lifetime, nos greatly outnumber the yeses. But the strong endure. The lessons you learn from running translate to life. The runner has a strong body and a strong heart. You get knocked down, you pick yourself back up, dust off, and keep going, only to get knocked down again, only to pick yourself back up once more and continue on, arising one time greater than toppling. And in this persistent enduring you acquire endurance. Your permanence is established in this way because you do not unseat easily, you have what it takes to withstand setbacks. People do not actually develop through four (or even two) stages in a day. Rather, different lines of development may be differentially developed, so that a client may appear to exhibit very rudimentary development in one aspect (for example, morality) and advanced development in another (scientific or mathematical thinking). Similar phenomena (clients’ appearing to exhibit the qualities of different stages of development) can be accounted for by distinguishing between stages and states of consciousness. For example, a client may have a developmental center of gravity that hovers around the formal-reflexive mind but experience a state of panic or intense depression during which he resorts to the type of illogical and contrary-to-evidence thinking that characterize preoperational thinking. So training smart, training effectively, involves cycling through the three zones in any given week or training block: 75 percent easy running, 5 to 10 percent running at target race paces, and 15 to 20 percent fast running or hill training in the third zone to spike the heart and breathing rates. In my 5-days-a-week running schedule, that cycle looks like this: On Monday, I cross-train. Tuesday, I do an easy run in zone one, then speed up to a target race pace for a mile or two of zone-two work. On Wednesday, it’s an easy zone-one run. And I am going for a high max VO2. I am hauling in air. Those mathematical formulas simply can’t account for individual variables and fitness levels. A more accurate way to measure max HR, other than the test I’m in the middle of, is to strap on a heart rate monitor and run four laps at a 400-meter track, starting out at a moderate pace and running faster on each lap, then running the last one full out. That should spike your heart into its maximum range. Within the past couple of years I’ve switched from water to beet juice for prerace hydration. I know it sounds weird, but it has a benefit that is lacking in any other hydration choice and I encourage all runners to try it. Beet juice is rich in dietary nitrates, which are precursors for nitric oxide, a chemical that the body uses to cause blood vessels to dilate. Consuming beet juice before exercise increases vasodilatation and blood flow and reduces the oxygen cost of exercise. These effects translate directly into better race performance, even in highly trained endurance athletes. A 2011 study conducted by researchers at the University of Exeter found that consuming half a liter of beet juice 2.5 hours before cycling time trials of 4 km and 16.1 km improved performance by 2.8 percent and 2.7 percent, respectively, in club-level cyclists.
