Arrogance reigns. The river seems all smoke and mirrors, lots of bark (you hear it chortling away beneath you, crunching boulders), but not much bite. You think: Let's get on with it! Let's run this damn river! And then maybe the raft hits a drop in the river— say, a short, hidden waterfall. Or maybe a wave reaches up and flicks the boat on its side as easily as a horse swatting flies with its tail. Maybe you're thrown suddenly into the center of the raft, and the floor bounces back and punts you overboard. Maybe you just fall right off the side of the raft so fast you don't realize what's happening. It doesn't matter. The results are the same. The world goes dark. The river— the word hardly does justice to the churning mess enveloping you— the river tumbles you like so much laundry. It punches the air from your lungs. You're helpless. Swimming is a joke. You know for a fact that you are drowning. For the first time you understand the strength of the insouciant monster that has swallowed you. Maybe you travel a hundred feet before you surface (the current is moving that fast). And another hundred feet—just short of a truly fearsome plunge, one that will surely kill you— before you see the rescue lines. You're hauled to shore wearing a sheepish grin and a look in your eye that is equal parts confusion, respect, and raw fear. That is River Lesson Number One. Everyone suffers it. And every time you get the least bit cocky, every time you think you have finally figured out what the river is all about, you suffer it all over again.

It triggers the liver to make more glucose available in the bloodstream while it also blocks insulin receptors in nonessential organs and tissues so that you get all the glucose (fuel) that you need to deal with the threat. Cortisol’s work is a long-term strategy of insulin resistance, which serves to provide the brain with a sustained level of glucose. However, you don’t always have a lot of glucose floating around, so cortisol works to stockpile energy. It converts protein into glycogen and begins to store fat. If the stress is chronic, the increased body fat is stored in the abdomen. If you have a growing bulge in your midsection, it may be due to cortisol working to store energy. Unfortunately, that’s not the way you want it to be stored. It’s better to burn off such stored energy by exercise.

Scared of what might happen if I didn't hold it carefully because I know that this much melanin and that uniform is a plotline to a film that can easily end with a chalk outline baptism, me trying to make a body bag look stylish for the camera and becoming the newest coat in a closet full of RIP hashtags. Once, a friend of a friend asked me why there aren't more black people in the X Games and I said, "You don't get it." Being black is one of the most extreme sports in America. We don't need to invent new ways of risking our lives because the old ones have been working for decades. Jim Crow may have left the nest, but our streets are still covered with its feathers. Being black in America is knowing there's a thin line between a traffic stop and the cemetery, it's the way my body tenses up when I hear a police siren in a song, it's the quiver in my stomach when a cop car is behind me, it's the sigh of relief when I turn right and he doesn't. It turns out that our perspective has a surprising amount of influence over the body’s stress response. When we turn a threat into a challenge, our body responds very differently. Psychologist Elissa Epel is one of the leading researchers on stress, and she explained to me how stress is supposed to work. Our stress response evolved to save us from attack or danger, like a hungry lion or a falling avalanche. Cortisol and adrenalin course into our blood. This causes our pupils to dilate so we can see more clearly, our heart and breathing to speed up so we can respond faster, and the blood to divert from our organs to our large muscles so we can fight or flee. This stress response evolved as a rare and temporary experience, but for many in our modern world, it is constantly activated. Epel and her colleague, Nobel Prize–winning molecular biologist Elizabeth Blackburn, have found that constant stress actually wears down our telomeres, the caps on our DNA that protect our cells from illness and aging. It is not just stress but our thought patterns in general that impact our telomeres, which has led Epel and Blackburn to conclude that our cells are actually “listening to our thoughts.” The problem is not the existence of stressors, which cannot be avoided; stress is simply the brain’s way of signaling that something is important. The problem—or perhaps the opportunity—is how we respond to this stress. Epel and Blackburn explain that it is not the stress alone that damages our telomeres. It is our response to the stress that is most important. They encourage us to develop stress resilience. This involves turning what is called “threat stress,” or the perception that a stressful event is a threat that will harm us, into what is called “challenge stress,” or the perception that a stressful event is a challenge that will help us grow. The remedy they offer is quite straightforward. One simply notices the fight-or-flight stress response in one’s body—the beating heart, the pulsing blood or tingling feeling in our hands and face, the rapid breathing—then remembers that these are natural responses to stress and that our body is just preparing to rise to the challenge. •

If your child is prone to overstimulation, then it’s also a good idea for her to pick activities like art or long-distance running, that depend less on performing under pressure. If she’s drawn to activities that require performance, though, you can help her thrive. When I was a kid, I loved figure skating. I could spend hours on the rink, tracing figure eights, spinning happily, or flying through the air. But on the day of my competitions, I was a wreck. I hadn’t slept the night before and would often fall during moves that I had sailed through in practice. At first I believed what people told me—that I had the jitters, just like everybody else. But then I saw a TV interview with the Olympic gold medalist Katarina Witt. She said that pre-competition nerves gave her the adrenaline she needed to win the gold. I knew then that Katarina and I were utterly different creatures, but it took me decades to figure out why. Her nerves were so mild that they simply energized her, while mine were constricting enough to make me choke. Meanwhile, scientists are studying certain drugs that may erase traumatic memories that continue to haunt and disturb us. In 2009, Dutch scientists, led by Dr. Merel Kindt, announced that they had found new uses for an old drug called propranolol, which could act like a “miracle” drug to ease the pain associated with traumatic memories. The drug did not induce amnesia that begins at a specific point in time, but it did make the pain more manageable—and in just three days, the study claimed. The discovery caused a flurry of headlines, in light of the thousands of victims who suffer from PTSD (post-traumatic stress disorder). Everyone from war veterans to victims of sexual abuse and horrific accidents could apparently find relief from their symptoms. But it also seemed to fly in the face of brain research, which shows that long-term memories are encoded not electrically, but at the level of protein molecules. Recent experiments, however, suggest that recalling memories requires both the retrieval and then the reassembly of the memory, so that the protein structure might actually be rearranged in the process. In other words, recalling a memory actually changes it. This may be the reason why the drug works: propranolol is known to interfere with adrenaline absorption, a key in creating the long-lasting, vivid memories that often result from traumatic events. “Propranolol sits on that nerve cell and blocks it. So adrenaline can be present, but it can’t do its job,” says Dr. James McGaugh of the University of California at Irvine. In other words, without adrenaline, the memory fades. Controlled tests done on individuals with traumatic memories showed very promising results. But the drug hit a brick wall when it came to the ethics of erasing memory. Some ethicists did not dispute its effectiveness, but they frowned on the very idea of a forgetfulness drug, since memories are there for a purpose: to teach us the lessons of life. Even unpleasant memories, they said, serve some larger purpose. The drug got a thumbs-down from the President’s Council on Bioethics. Its report concluded that “dulling our memory of terrible things [would] make us too comfortable with the world, unmoved by suffering, wrongdoing, or cruelty.… Can we become numb to life’s sharpest sorrows without also becoming numb to its greatest joys?” Dr. David Magus of Stanford University’s Center for Biomedical Ethics says, “Our breakups, our relationships, as painful as they are, we learn from some of those painful experiences. They make us better people.” Others disagree. Dr. Roger Pitman of Harvard University says that if a doctor encounters an accident victim who is in intense pain, “should we deprive them of morphine because we might be taking away the full emotional experience? Who would ever argue with that? Why should psychiatry be different? I think that somehow behind this argument lurks the notion that mental disorders are not the same as physical disorders.

ONCE YOU’VE HOOKED readers, your next task is to put your early chapters to work introducing your characters, settings, and stakes. The first 20-25% of the book comprises your setup. At first glance, this can seem like a tremendous chunk of story to devote to introductions. But if you expect readers to stick with you throughout the story, you first have to give them a reason to care. This important stretch is where you accomplish just that. Mere curiosity can only carry readers so far. Once you’ve hooked that sense of curiosity, you then have to deepen the pull by creating an emotional connection between them and your characters. These “introductions” include far more than just the actual moment of introducing the characters and settings or explaining the stakes. In themselves, the presentations of the characters probably won’t take more than a few scenes. After the introduction is when your task of deepening the characters and establishing the stakes really begins. The first quarter of the book is the place to compile all the necessary components of your story. Anton Chekhov’s famous advice that “if in the first act you have hung a pistol on the wall, then in the following one it should be fired” is just as important in reverse: if you’re going to have a character fire a gun later in the book, that gun should be introduced in the First Act. The story you create in the following acts can only be assembled from the parts you’ve shown readers in this First Act. That’s your first duty in this section. Your second duty is to allow readers the opportunity to learn about your characters. Who are these people? What is the essence of their personalities? What are their core beliefs (even more particularly, what are the beliefs that will be challenged or strengthened throughout the book)? If you can introduce a character in a “characteristic moment,” as we talked about earlier, you’ll be able to immediately show readers who this person is. From there, the plot builds as you deepen the stakes and set up the conflict that will eventually explode in the Inciting and Key Events. Authors sometimes feel pressured to dive right into the action of their stories, at the expense of important character development. Because none of us wants to write a boring story, we can overreact by piling on the explosions, fight sequences, and high-speed car chases to the point we’re unable to spend important time developing our characters. Character development is especially important in this first part of the story, since readers need to understand and sympathize with the characters before they’re hit with the major plot revelations at the quarter mark, halfway mark, and three-quarters mark. Summer blockbusters are often guilty of neglecting character development, but one enduring exception worth considering is Stephen Spielberg’s Jurassic Park. No one would claim the film is a leisurely character study, but it rises far above the monster movie genre through its expert use of pacing and its loving attention to character, especially in its First Act. It may surprise some viewers to realize the action in this movie doesn’t heat up until a quarter of the way into the film—and even then we have no scream-worthy moments, no adrenaline, and no extended action scenes until halfway through the Second Act. Spielberg used the First Act to build suspense and encourage viewer loyalty to the characters. By the time the main characters arrive at the park, we care about them, and our fear for their safety is beginning to manifest thanks to a magnificent use of foreshadowing. We understand that what is at stake for these characters is their very lives. Spielberg knew if he could hook viewers with his characters, he could take his time building his story to an artful Climax.

Religious leaders have stopped talking about PURPOSE but have converted it to mare rituals. During these rituals people get carried away by mass hysteria of large gatherings. They don't understand anything about why they are doing these things but have certain trigger points or words by orator where they raise in praises similar to a people shouting at points scored in Foot Ball match. But there this Adrenalin blast is connected to divinity. It is definitely not divine if the gathering has a tinge of negative nurturing against any other community or person because God created the nature and Nature's laws don't discriminate while providing for life for every being and that is what DIVINITY is. The nature doesn't take any benefit from us but yes someone definitely takes mileage out of the emotions of these lesser mortals. It might be political or financial or whatever. If your long path is short-circuited by stress, and your brain is using the short path instead, you might be so alarmed at the mere thought of a shark that you have a panic attack just thinking about taking a swim in the ocean. All the body’s machinery of FFF then gets engaged by this imaginary threat, just as if you were nose to nose with Jaws. Your gut clenches, your heart races, your breathing becomes fast and shallow, and your focus narrows to the point where you can’t think about anything other than the threat. This takes a huge biological toll on the body. High adrenaline produces dramatic reductions in life span. Stressed people have much more disease and live much shorter lives than unstressed people. Whatever form stress takes—depression, anxiety, or PTSD—correlates with higher rates of cancer, diabetes, and heart disease. The deficits in the life spans of stressed people are measured in decades rather than years. In meditators, the amygdala is quiet. It becomes even quieter with practice. The difference in amygdala activation between the longest-term meditators and their less-experienced peers has been measured. The adepts show 400% less reactivity to stressful events. But even in novices who practice mindfulness for 30 hours over 8 weeks, decreased amygdala activity is found. Other structures within the midbrain or limbic system work together with the hippocampus and amygdala. One of them, the thalamus, is like a relay station. Close to the corpus callosum, it identifies information coming in from the senses like touch, hearing, and taste, and directs it to the consciousness centers of the prefrontal cortex. The thalamus typically becomes more active during meditation, as it works harder to suppress sensory input (like “that buzzing mosquito” or “this chair is too hard”) that pulls us out of Bliss Brain. With the hippocampus regulating emotion, the thalamus regulating sensory input, and the long path in good working order, stress-inducing signals aren’t sent to the amygdala. In turn, all the body’s FFF machinery remains offline. This produces corresponding biological benefits. Heart rhythm is even. Respiration is deep and slow. Digestion is effective. Immunity is high. That’s why so many studies show pervasive health and longevity benefits among meditators.

Stop. This first step simply asks you to stop and pause rather than react in habitual ways. When you enter an interaction that feels challenging, work hard to stay open-minded. Open-mindedness means being open to other points of view, other ways of doing things, and staying open to changing your own view point. This might mean not allowing a certain cultural display such as a student’s animated verbal exchange trigger you. Observe. In the second step, check yourself. Don’t react to what is going on. Instead, take a breath. Use the 10-second rule. When the brain gets triggered, it takes stress hormones approximately 10 seconds to move through the body to the prefrontal cortex. In the pre-hijack stage, the biochemicals cortisol and adrenaline are just beginning to kick in. There is still some “wiggle room” to listen to your wiser self and begin using stress management techniques to interrupt the amygdala takeover effectively. Try to describe to yourself what is happening in neutral terms. It is during this step that you can recognize that what was originally perceived as a threat isn’t really. Detach. Sometimes when we get triggered, we get personally invested in being right or exercising our power over others. Deliberately shift your consciousness to more pleasant or inspirational images. If those techniques fail, go get a drink of water, literally take a few steps back to shake yourself up a bit. When we can detach from the goal of being right or defending ourselves, we can redirect our energy toward being more responsive rather than reactive. Awaken. When our amygdala reacts, it’s because we are trying to protect ourselves. Shifting focus from yourself to the other person in front of you helps you “wake up” or become present in the moment. Try to see the other person as someone with his own feelings. He might be scared and reacting out of fear. Ask yourself a few questions about the other person. What are they thinking? How are they feeling in this moment? Shifting over to their perspective will get you out of your own reactive mode and will put you in a better position to have a positive interaction.

You’ll smother it with so much acceptance and love, it will eventually grow tired of accompanying you! Besides the “whatever happens it’s OK,” it’s also beneficial to say, “Bring it on. I’m going to stay, and I want to see what happens. Let’s find out if it really is as bad as my negative voice wants me to believe.” This is powerful, and I’ve discussed it in detail before. What you’re feeling during a panic attack is already the pinnacle of what anxiety has in store. It cannot get worse; you’re already there. Furthermore, a full-blown panic attack can only last a couple of minutes. The adrenaline you’re feeling will be taken back up by organs like your liver; it will pass! Even if you stay. Do you know what the benefit of leaving is? Why does your anxiety often calm down when you do leave? Once you reach your safe place, you’ll probably think it’s over. You’re saved. As a result, your anxiety will drop. Can you see why? It’s because you told yourself so! You calmed yourself down by telling yourself you’re safe. The physical danger, in that safe place, is as small as it was in the place you were previously in. So why not stay there and calm your mind and body down there, on the spot? It works just as well. And the added benefit is that you won’t have to keep avoiding that location in the future. At first, it will take you five to twenty minutes to calm down, which is a bit more than if you sought out the exit and left. But the long-term consequences are so much better since you communicate to your mind and body that you no longer fear the fear. And that’s always the best choice to make.

The major difference shows up when these monkeys are highly stressed (overaroused) for a long time. Then, compared to other monkeys, these more reactive monkeys seem anxious, depressed, and compulsive. If repeatedly upset, they show these behaviors more often, and at this point their neurotransmitters decrease. These behaviors and physical changes also show up in any monkey traumatized in childhood by being separated from its mother. Interestingly when first traumatized, what increases are the stress hormones like cortisol. But again, with time, especially with other stressors, like being isolated, the serotonin levels decline. Then the monkeys are permanently more reactive. The point to be realized from these two studies is that what creates the problem is chronic overarousal or stress or trauma in childhood—not the inherited trait. We saw the same point in chapter 2. Sensitive children experience more brief moments of arousal, with its increased adrenaline, but they’re fine if feeling secure. But when a sensitive child is insecure (or when any child is), short-term arousal turns to long-term arousal, with its increased cortisol. Eventually, serotonin is used up, too (according to the studies with monkeys). This research is important for HSPs. It makes very concrete why we need to avoid chronic overarousal. If our childhood programmed us to be threatened by everything, then we must do the inner work, usually in therapy, that will change that programming even if it takes years. Kramer cites evidence that a permanent susceptibility to overarousal and depression can develop and real harm can be done if serotonin levels are not returned to normal. So we want to stay secure, rested, and serotonin-strong. This keeps us ready to enjoy our trait’s advantages, the appreciation of the subtle. It means that the inevitable moments of overarousal do not lead to increased cortisol over days and decreased serotonin over months and years. If we have blown it, then we can still correct the situation. But it takes time, and we may want to use medication for a while to help make this correction.

In my experience, triggers are the prime reason that men and women end up retreating to gender silos, narrowing their experience and depriving themselves of useful connections. That’s what happened when Jen enlisted Chantal to commiserate with her after the meeting in which Mark received credit for her idea. Sharing her resentment with a female colleague may have temporarily relieved the emotional distress Jen felt at being disregarded. But venting her feelings only reinforced the story she was telling herself to explain what had happened: “Men just can’t listen to women!” This increased the likelihood of her remaining stuck in a negative groove. It’s the stories we tell ourselves when we feel triggered that keep us dug in and limit our ability to frame an effective response. Here’s how the process works: First, the trigger kicks off an emotional reaction that blindsides us. We feel a rush of adrenaline, a sinking in the pit of our stomach, a recoil, a blinding rage, or a snide “of course.” Or we may simply feel confusion. Our immediate impulse may be to lash out. But if we’re in a work situation, we fear what this could cost us, so we try to suppress our feelings and move on. When this doesn’t succeed, we may grab the first opportunity to complain to a sympathetic colleague, which is why so much time at work gets consumed in gripe sessions and unproductive gossip. In this way, our response to triggers plays a role in shaping toxic cultures that set us against one another, justify sniping, and waste everybody’s time. But whether we suffer in silence or indulge the urge to vent, the one thing we almost always do when triggered is try to put what happened in some kind of context. This is where storytelling enters the picture. We craft a narrative based on past experience or perceptions in a way that assigns blame, exonerates us, and magnifies impact. Because these stories make us feel better, we may not stop to question whether they are either accurate or useful. Yet the truth is that our go-to stories rarely serve us well. They are especially damaging when they operate across divides: gender, of course (“Men can’t, women just refuse”), but also race, ethnicity, sexual orientation, and age (“They always, they seem incapable of…”). Because these default stories rely on generalizations and stereotypes, they reinforce any biases we may have. This makes it difficult for us to see others in their particularity; instead, they appear to us as members of a group. In addition, because our go-to stories usually emphasize our own innocence (“I had no idea!” “I never guessed he would…”), they often reinforce our feelings of being aggrieved or victimized—an increasing hazard for men as well as women. Since we can’t control other people, our best path is to acknowledge the emotional and mental impact a trigger has on us. This necessary first step can then enable us to choose a response that enhances our dignity and serves our interests.

Picture the athlete at the starting line of a race—adrenaline pumping, energy flowing, muscles tightening, skin aglow with anticipatory perspiration, heart beating faster and faster, the mind focused on only one thing: the starter’s gun and the race. Now, picture the person about to enter a social gathering. He or she approaches the door, behind which a number of people are talking, laughing, having fun—adrenaline pumping, energy flowing, pulse beginning to quicken, the mind focused on anticipation: “What will happen when I enter the room?” “Will I see anyone I know?” “What will they think of me?” What do these situations have in common? The answer is anxiety. For the athlete, anxiety is channeled into energy that just may win the race. By allowing the anxiety to play a role in gearing him or her up for the race, the athlete is making good use of the natural fight-or-flight response. For the partygoer, it is not so clear. If that person is willing to let being “keyed up” or “excited” be a positive kind of energy flow, then any initial nervousness or uncertainty will remain manageable and nonthreatening. But if the physical sensations of anxiety become distracting and the thoughts obsessive, the party guest is in for a difficult time. Similarly, a person who prepares for an important meeting may feel a kind of nervous energy in gearing up for negotiations. But if that same person, although well prepared, allows interactive inhibition to keep him from suggesting a solution, questioning a point, or voicing an opinion, he will feel a real letdown. When holding back becomes a habit, the pervasive feeling of “Oh no, I did it again” may lead to a lack of enthusiasm that interferes with productivity and job satisfaction. The truth is, we all want to be heard without—if we can reasonably avoid it—being rejected or embarrassed. How to resolve this dilemma? First, by understanding anxiety in its simplest terms. The more you understand about anxiety, the more you will be able to control it. Remember, social anxiety is not some abstract phenomenon or indelible personality trait. It is an explainable dynamic that you can choose to control. Let’s look more closely at the athlete. For that person, in that situation, anxiety is normal and appropriate. In fact, it is crucial to effective performance. Without it, the physiological workings of the body would fall short of what is required. In the second example, anxiety is also appropriate. But it can become negative if the person begins to worry about what is going on inside the room: “What are they laughing about?” “Will anyone talk to me?” “Am I dressed right?” “Will I seem nervous?” At that point it’s the degree of incapacity—the extent to which the anxious feelings and thoughts prevent interacting—that becomes the most important issue. They push boundaries, turn small ideas into game-changers and small arguments into fistfights. No company can last forever this way: it’s a bit like being in a cage. Eventually the strange ones move out and give way to order and conformity and all the things that make for a smoothly operating machine. But that brief chaos is what really gives a company its soul.
